i Instructions
- 1. Setup & Core Bracing: Sit on an incline bench set to approximately 45 degrees. Grasp a dumbbell with one hand; the other hand (free) can rest on your hip or be held to the side for enhanced torso stability. Lie back on the bench with your feet firmly planted on the floor. Retract and depress your scapulae, engage your glutes, and brace your deep abdominal wall to create rigid intra-abdominal stability. Hold the dumbbell at shoulder height with a neutral or slightly pronated grip.
- 2. Eccentric Lowering: Inhale deeply into your abdomen and begin a slow, controlled descent of the dumbbell, allowing your elbow to flare slightly outwards, until you feel a full stretch in your pectoral muscles. Maintain constant muscular tension, avoiding any relaxation at the bottom of the range of motion.
- 3. Transition (No Pause): Smoothly reverse the direction of movement at the bottom phase, without stopping and without losing muscular tension. Eliminate any momentum or joint bouncing.
- 4. Concentric Drive: Dynamically press the dumbbell upwards, focusing on the contraction of your chest and shoulder muscles. Exhale forcefully past the biomechanical sticking point.
- 5. Peak Contraction (No Lockout): At the top of the stroke, squeeze the target musculature firmly for a fraction of a second, without hyperextending the elbow joint. Smoothly transition into the next repetition, maintaining constant tension.
- 6. Breathing & Safety: Inhale during the lowering phase and exhale during the pressing phase. Keep your torso stable and avoid rotation, especially with heavier weights. Focus on maintaining a symmetrical body posture, even though the movement is single-arm.
